10 minute stairmaster warm up, then:

Ascending Pyramid, sets of 15, 12, 10, 8, and 6 reps, with weight increase each set, rest 1 minute between sets:

Bicep curl with overhead press
Row with tricep kickback
Pull ups
Dips

Superset abs in between upper body sets (10 reps):

Set 1:

Inching Plank
Overhead Scissor
V-Up w/3 kg med ball

Set 2:

Captains chair (front and obliques)
Rolling Ts
Mountain Climbers

Set 3:

Stability ball sit ups
Stability ball roll ins
Russian twists w/6# medicine ball
