cross training day...hopped on the adaptive motion trainer (full stride elliptical) and set it to mountain climb mode, which basically just increased the resistance every minute or so and then went back down. i did 15 min forward and 15 min backward to hit all the leg muscles. after cardio i did shoulders and back:

upright row (40#)
wide grip assisted pull up (70# assisted)
stretch and foam roll
