So after reading a whole bunch yesterday I tried out this http://www.flammerouge.je/content/3_factsheets/Drills/blitzerlong.htm I obviously took it too easy because it didn't burn enough, just had to guess the speeds and stuff, will up the averages for each part when I do it again next week.

Nice... should try this out....coincidentally, one of my biking friends also was suggesting a 10 min interval as against the 2/3 min

I looked over the workout drills on that website and decided to try some of them. The one I did was a 10/7.5/5/2.5 with increasing intensity for each one. I think it is good to mix it up, there are benefits to each kind. From what I can gather... longer intervals improve your ability to utilize oxygen, while shorter ones help develop power, speed and ability to tolerate the burn.
