    Third time doing this and after a 2 day rest cycle I can finally feel my calves and hamstrings coming around. This is a lot easier when your muscles are strong enough to propel you forward.

      matt - that's a real solid workout right there. Great work for the 2mile to 5k "full bore", and with the jogs in middle you rack up that extra mileage to give a good assist to the over all endurance.

      unless you run the TM at 1%, your calves are getting a "free" assist. probably only 10sec/mile "endurance", but much more lost on speed.

      Matt - you're going to still want some "base aerobic" beyond what it takes for 2miles hard. building the bigger engine helps you hold the throttle WFO longer.
      look at 200, 400, and 800 efforts at or just a tad faster than your 2mile goal pace (with rest/jog in between) and work to still doing a full hour of running (might look something like this)
      1mi w/u easy jog
      4 x 200 hard (slow jog 200 b/w)
      800 easy
      4 x 400 (slow jog 400 b/w)
      800 easy
      2 x 800 (slow jog 800 b/w)

      the issue with training for "top-end" is that HR is a lagging response. so you need to plan to do the paces based on speed, not so much worrying about HR. Since HR might not be in the 90% range until the end of the last couple hard efforts. I typically do my 1/4's at 6:00 pace and goal of around 12:15-12:30 for the 2mile. so do some adjustments off that.

      Awesome thanks for the feedback Sir, I'll give it a shot. Most of my standard exercise comes from hard work on the mats, but I found that doesn't contribute to my run as much as I thought it did. See you soon!

      well Sir, I spent a week and a half baking on the beach in Jamaica after that which really didn't help my case. I worked out down there, but it definitely wasn't Jiu Jitsu practice.
